Wall balls are leg and shoulder dominant; rowing is a full-body pull. Alternating between the two avoids the grip and shoulder fatigue that accumulates when either movement is repeated in isolation for long periods. A classic combination: 20 wall balls and 200m row (or 10 calories) alternated in an AMRAP creates sustainable high intensity for 15-20 minutes.
Wall Ball Standards and Scaling
Rx wall ball weight is 9 kg to a 10-foot target for men, 6 kg to a 9-foot target for women. For conditioning (AMRAPs, long chippers), scaling to 6 kg or a lower target height is appropriate for athletes who can't maintain sets of 10+ at Rx weight. The rower should be calibrated to a pace you can hold for the full session — damper setting is personal, not prescribed.

What wall ball weight should I use?
Rx is 9 kg for men and 6 kg for women. For conditioning WODs, you should be able to do at least 15-20 unbroken reps when fresh. If you're breaking at 10 reps, the ball is too heavy for the session.
How many rowing calories equal a 200m row?
At a moderate pace, 200m takes roughly 45-55 seconds and burns approximately 8-12 calories depending on height, weight, and effort. The generator can prescribe either distance or calories — calories are more consistent across athletes.
Can I substitute a ski erg or bike for the rower?
Yes — all erg machines (rower, ski erg, assault bike, bike erg) are interchangeable in the generator. Calorie targets translate directly between machines.
